How to use the sleep cycle calculator

  1. If you know when you must wake up, choose "I know when I need to wake up" and enter the time. Bedtime suggestions appear.

What is a sleep cycle?

Sleep is not one steady state from start to finish. It moves through light sleep, deep sleep and REM sleep in turn, and one full loop is called a sleep cycle. In adults a cycle lasts about 90 minutes on average, and a night usually contains four to six of them. Deep sleep tends to be more common in the early cycles, while REM sleep, when most vivid dreaming happens, tends to get longer toward morning.

This calculator finds your bedtime as "wake time − (number of cycles × cycle length) − time to fall asleep". When you know your bedtime it works the other way: "bedtime + time to fall asleep + cycles × cycle length" gives good wake-up times. For example, if you must wake at 7:00 AM and need 15 minutes to fall asleep, five cycles is 7 hours 30 minutes, so you would be in bed at 11:15 PM.

Benefits and limits of waking at the end of a cycle

The end of a cycle is relatively light sleep, so waking then is said to feel less groggy than being pulled out of deep sleep. That is why some people feel fresher after 7.5 hours aligned to cycle boundaries than after a plain 7 hours. However, cycles differ between people and between nights, so hitting them exactly is hard. The practical approach is to move your alarm by 10 to 15 minutes and find the value that suits you.

More important than the number of cycles are your total sleep time and regularity. Going to bed and getting up at similar times every day is better for your body clock than catching up on the weekend. Naps of about 20 minutes or one full 90-minute cycle are common, but avoid napping late in the afternoon so it does not affect night sleep.

  • Keep similar sleep and wake times every day, including weekends.
  • Reduce bright screens and strong lights for an hour before bed.
  • Avoid caffeine from late afternoon. Sensitivity differs from person to person.
  • Keep the bedroom dark, quiet and cool.
  • If you cannot fall asleep, avoid watching the clock. Checking the time tends to make you more anxious.

Is a sleep cycle really 90 minutes?

On average an adult cycle is said to last about 90 minutes, but it ranges from roughly 70 to 110 minutes depending on the person and the part of the night. That is why you can change the cycle length here. Try it for a few days and keep the value that leaves you feeling best in the morning.

How many hours should I sleep?

Adults are generally advised to sleep at least seven hours a night. The number of cycles is only a tool for choosing when to get up; it does not mean you can sleep less. That is why five cycles (about 7.5 hours) and six cycles (about 9 hours) are marked as recommended.

I woke up at the alarm time but still feel tired.

Waking suddenly from deep sleep can cause sleep inertia, a groggy and sleepy feeling that lasts a while. Waking at the end of a cycle may reduce it, but if total sleep is too short or the bedroom is not good for sleep, the effect is small. If tiredness lasts, talk to a professional.
